The movement

How to do a bench press

Use a steady range and keep each rep controlled from start to finish.

  1. 01

    Set the bench and supports

Position the bench under the rack. Set the supports so you can unrack without reaching, and adjust safeties or use a spotter.

  2. 02

    Build a steady base

Plant your feet, settle your upper back into the pad, and grip evenly. Start with a grip that keeps your wrists over your forearms near the bottom.

  3. 03

    Lower with control

Unrack, brace, and lower toward your lower chest. Keep the touch point repeatable rather than bouncing the bar.

  4. 04

    Press and reset

Press upward and slightly back until your arms straighten. Keep your upper back and feet stable, then repeat or return the bar securely to the hooks.

Good to know

Bench Press questions.

What muscles does the bench press work?

The chest is the main target. The triceps extend the elbows and the front shoulders assist; the upper back and trunk help keep the setup steady.

How wide should my bench press grip be?

Start with a balanced grip that keeps your wrists comfortable and your forearms close to vertical near the bottom. Arm length and shoulder comfort affect the best position.

Should the bar touch my chest?

For a conventional full-range bench press, lower to a gentle, controlled touch if that range is comfortable. Avoid bouncing and compare sessions using the same range.

How do I track bench press progress?

Record the total barbell load, reps for each working set, and changes to setup or effort. More controlled reps at the same load can be progress before the next weight increase.

Use the record

How to progress your bench press

Choose a rep range suited to your routine and a load you can control. Build repeatable reps before considering the smallest practical load increase. Compare the same variation, range, and effort across sessions rather than forcing a heavier weight every workout.
